Triabva da slozha niakva programa za masa na site-a mi, koiato da e po-taka "mainstream bodybuilding". Eto kakvo izmudrih.

Trenira se 4 puti v sedmicata (pon, vtor, chetv i subota). Trenirovkata se sustoi ot 2 blocka. Vsiaka trenirovka zapochva s block ot bazovi upr. za cialoto tialo, i sled tova se minava kum isolirashti dvizhenia i trenirane do otkaz(tipichen bodybuilding). Vseki muskul se trenira 4 puti sedmichno ;]

Spored men programata shte deistva dosta dobre, zashtoto se trenira mnogo chesto i obemno.

Blockut sus bazovi upr. e ot dve mnozhestva upr. koito se reduvat.

Pravi se edna trenirovka block 1, sledvashtata block 2, i pak block 1, block 2 po slednata shema:

5x6 x 80%
10x3 x 85%

Sedmica 3
3x10 x 72.5%
4x8 x 77.5%

Sedmica 4
5x6 x 82.5%
10x3 x 87.5%

4x8 x 80%

5x6 x 85%
10x3 x 90%

Ponezhe sa dva blocka upr. Stava slednoto prez sedmica 1.
3x10 x 70% block 1
3x10 x 70% block 2
4x8 x 75% block 1
4x8 x 75% block 2 itn.

Sled bazovite upr. se pravi po edno izolirashto upr. za triceps, biceps, predmishnica, perki, prasci i korem. Primerno: 'razguvane na dumbel nad glava za triceps', 'sguvane na shtanga za biceps", "grebane s dumbel za perki" itn itn. Upr. se izbirat predvaritelno. Za Korem predlagam variant na pullover sus pravi ruce. Ideata e kato se puska da se tursi max razstiagane na kosite koremni muskuli i otvariane na grudnia kosh. Celta ne e da se puska dumbela mnogo nazad i nadolu. Triabva upr. da se useshta v rebrata ;] i korema.
Pravi se samo po edno izolirashto upr. na muskul, zashtoto se trenira mnogo chesto i poveche shte dovede do pretrenirane.

Za vsiako izolirashto upr. se testva maxa predvaritelno(kakto i za bazovite). Purvata sedmica se trenira na 70% ot maxa. Vsiaka sledvashta sedmica se dobavia 2-3% kum tezhestta na izolirashtite upr.

Ponedelnik i vtornik se praviat po 2 serii do otkaz za vsiako izolirashto upr. Chetv. i subota se praviat po 3 serii do otkaz. Povtoreniata niamat znachenie, koi kolkoto mozhe. Pravi se do otkaz.

Purvata sedmica izglezhda taka:

2 serii do otkaz na vsiako izolirashto upr. na 70%

vtornik

3x10 x 70% za vsiako upr ot bazov block 2
2 serii do otkaz na vsiako izolirashto upr. na 70%

4x8 x 75% za vsiako upr ot bazov block 1
3 serii do otkaz na vsiako izolirashto upr. na 70%

subota

4x8 x 75% za vsiako upr ot bazov block 2
3 serii do otkaz na vsiako izolirashto upr. na 70%

Sledvashtata sedmica idva red na 5x6 x 80% i 10x3 x 85% na bazovite upr, a na izolirashtite im dobaviate po 2-3% tezhest itn.

Bazovite blockove se reduvat, a izolirashtite upr. se praviat vsiaka trenirovka ;]
